Why Hormones Affect Mental Health

If you’ve ever felt like your mood has a mind of its own – shifting before your period, after having a baby, or during menopause – there is real biology behind that experience. 

Women are nearly twice as likely as men to experience anxiety and depression during their lifetime. While many factors contribute, one important reason is biology. Hormones such as estrogen and progesterone don’t just influence reproduction; they also affect the brain systems that regulate mood, sleep, motivation, concentration, and stress resilience.

Estrogen plays a particularly important role in the brain. It helps support the production, release, and activity of neurotransmitters such as serotonin, dopamine, and norepinephrine – the chemical messengers involved in mood, motivation, reward, and emotional regulation.

When estrogen levels fluctuate, these neurotransmitter systems can fluctuate too.

This is one reason many women notice increased irritability, anxiety, low mood, brain fog, difficulty concentrating, or changes in motivation during hormonal transitions such as:

  • The days leading up to a menstrual period
  • Pregnancy and the postpartum period
  • Perimenopause and menopause
  • Starting or stopping hormonal contraception

Hormones also interact with the body’s stress-response system, known as the hypothalamic-pituitary-adrenal (HPA) axis. Think of the HPA axis as your body’s internal alarm system. When you encounter a stressor – whether it’s a looming deadline, a toddler who has decided sleep is optional, or a genuine emergency – it triggers the release of cortisol, often called the “stress hormone.”

Research suggests that changing estrogen levels can influence how sensitive this system becomes. During certain life stages, hormonal fluctuations may make some women more vulnerable to the effects of stress. Chronic stress, inadequate sleep, under-fueling, excessive exercise, and poor nutrition can further dysregulate the HPA axis, creating a cycle that affects mood, energy, sleep quality, and overall well-being.

The important takeaway is this: hormonal changes do not automatically cause anxiety or depression, but they can increase vulnerability in people who are already predisposed. Genetics, life stressors, trauma history, sleep quality, nutrition status, social support, and overall health all play important roles.

The encouraging news? While you can’t completely control hormonal fluctuations, you can support the systems that influence how your brain and body respond to them.

Your Gut Is Talking to Your Brain

One of the most fascinating discoveries in recent years is the gut-brain axis: a two-way communication network between your digestive system and your brain.

Your gut is home to trillions of microorganisms collectively known as the gut microbiome. These microbes influence inflammation, immune function, stress responses, and even the production of compounds involved in mood regulation.

You may have heard that about 90% of the body’s serotonin is produced in the gastrointestinal tract. While this serotonin doesn’t directly travel to the brain, the gut and brain communicate constantly through the vagus nerve, immune signaling, hormones, and microbial byproducts. What happens in your gut can absolutely influence how you feel.

When the microbiome becomes disrupted … .from chronic stress, poor diet quality, illness, lack of dietary variety, or antibiotic use … .it can contribute to inflammation and altered stress responses, both of which have been linked to anxiety and depression.

For women, this connection becomes particularly interesting during menopause. Declining estrogen levels can influence the diversity of gut bacteria, while certain bacteria in the gut (collectively known as the estrobolome) help regulate estrogen metabolism.

In other words, your gut and your hormones are having a conversation whether you realize it or not.

Blood Sugar Stability and Mood

When people think about mood, they rarely think about blood sugar.

They should.

Rapid swings in blood sugar can trigger symptoms that feel surprisingly similar to anxiety, including irritability, shakiness, difficulty concentrating, fatigue, and feeling overwhelmed.

When blood sugar drops too low, the body responds by releasing stress hormones such as cortisol and adrenaline to bring it back up. Helpful if you’re running from a bear. Less helpful when you’re just trying to answer emails.

This is one reason skipping meals, relying on coffee as a food group, or eating highly processed, carbohydrate-heavy meals can leave some people feeling emotionally and physically worse.

Building meals around protein, fiber, healthy fats, and complex carbohydrates can help create more stable energy throughout the day and support both hormone and mental health.

Food as Medicine: What to Eat for a Better Mood

No single food is a magic cure for anxiety or depression. (If blueberries could solve all our problems, life would be much simpler.)

But overall dietary patterns matter.

Follow a Mediterranean-Style Diet

A Mediterranean-style eating pattern – rich in vegetables, fruits, whole grains, legumes, nuts, olive oil, and fish – has some of the strongest evidence for supporting mental health.

It helps reduce inflammation, nourish beneficial gut bacteria, and provide the nutrients your brain needs to function optimally.

Prioritize Protein

Protein provides the amino acids needed to build neurotransmitters such as serotonin, dopamine, and norepinephrine.

Consistently under-eating protein may make it more difficult for the body to produce the brain chemicals involved in mood, motivation, focus, and emotional regulation.

Prioritize Omega-3 Fatty Acids

Found in fatty fish, walnuts, chia seeds, and flaxseeds, omega-3 fats help regulate inflammation and support healthy brain function.

Women who are pregnant or breastfeeding may be particularly vulnerable to omega-3 depletion, making these nutrients especially important during those life stages.

Don’t Skip Key Micronutrients

Several nutrients play direct roles in mood, stress resilience, and hormone health:

Magnesium
Supports relaxation, stress regulation, and sleep quality.

Vitamin B6
Supports the production of serotonin, dopamine, and GABA.

Folate
Supports neurotransmitter production and brain health.

Vitamin D
Plays a role in serotonin production and immune regulation.

Iron
Supports oxygen delivery, energy production, and cognitive function. Iron deficiency is common in menstruating women and can contribute to fatigue, poor concentration, and low mood.

Zinc and Selenium
Support immune health, antioxidant defenses, and brain function.

Watch the Sugar and Refined Carbs

Diets high in added sugars and ultra-processed foods have been associated with higher rates of depression and poorer mental health outcomes.

These foods can contribute to blood sugar instability, inflammation, and increased stress hormone production.

Feed Your Gut Bacteria

Fiber-rich foods such as vegetables, fruits, legumes, nuts, seeds, and whole grains act as fuel for beneficial gut bacteria.

Fermented foods like yogurt, kefir, kimchi, sauerkraut, and miso can also support a healthy microbiome.

Move Your Body: Exercise as a Mood Booster

Exercise is one of the most powerful – and most underappreciated – tools for supporting mental health.

Regular physical activity helps lower cortisol, improve insulin sensitivity, increase endorphins, and support healthy neurotransmitter function. It also improves sleep quality, which creates additional benefits for mood and hormone regulation.

Research consistently shows that physical activity can significantly reduce symptoms of anxiety and depression and is considered an important component of mental health care.

For women specifically:

  • Aerobic exercise has strong evidence for improving mood.
  • Yoga and other mind-body practices can be especially beneficial during pregnancy, postpartum, and menopause.
  • Low-to-moderate intensity movement still counts.
  • Group activities often provide additional mental health benefits through social connection.

The goal isn’t punishment. The goal isn’t earning your food.

The goal is helping your brain and body function better.

Sleep: The Unsung Hero of Hormonal Health

Sleep affects nearly every system involved in mental health.

Poor sleep can increase cortisol levels, reduce stress resilience, worsen blood sugar regulation, amplify cravings, and make emotional regulation significantly harder.

Unfortunately, hormonal transitions often make sleep more challenging.

For many women, improving sleep quality becomes one of the highest-impact interventions for mood, energy, and overall well-being.

A few simple strategies:

  • Keep a consistent sleep schedule.
  • Get morning sunlight exposure.
  • Limit caffeine later in the day.
  • Create a cool, dark sleep environment.
  • Reduce screen exposure before bed.
  • Include magnesium-rich foods as part of a balanced diet.

Stress Management: Calming the Alarm System

Stress isn’t just something you feel. It’s something your body experiences physiologically.

When stress becomes chronic, cortisol can remain elevated for longer periods, affecting mood, sleep, digestion, appetite regulation, and reproductive hormones.

At the same time, chronic low-grade inflammation has increasingly been recognized as a contributor to depression and other mental health conditions.

The encouraging news is that many of the same habits that support hormone health also support inflammation regulation and stress resilience.

Practical strategies include:

  • Mindfulness and breathing exercises
  • Spending time outdoors
  • Meaningful social connection
  • Regular movement
  • Adequate nourishment
  • Limiting excess alcohol and caffeine
  • Tracking patterns in mood, sleep, and symptoms

You don’t need a perfect morning routine, a cold plunge, or seventeen supplements.

Why Perimenopause Can Feel So Different

Perimenopause deserves its own section because it is one of the most common times for women to experience new or worsening mental health symptoms.

Contrary to popular belief, estrogen doesn’t simply decline during perimenopause. It fluctuates, sometimes quite dramatically.

These fluctuations can affect serotonin, dopamine, sleep quality, stress resilience, temperature regulation, blood sugar control, and overall brain function.

As a result, women may experience:

  • Increased anxiety
  • Mood swings
  • Irritability
  • Brain fog
  • Sleep disruption
  • Reduced stress tolerance

Women with a history of PMS, postpartum depression, anxiety, depression, ADHD, or significant life stress may be particularly sensitive to these changes.

Many women describe feeling like they’ve suddenly become a different person.

You haven’t.

Your physiology is changing, and your support strategies may need to change with it.

Putting It All Together: Small Changes, Big Impact

If all of this feels overwhelming, start small.

You do not need a complete lifestyle overhaul.

Consider choosing one or two of these evidence-based habits:

  2. Include protein at every meal.
  3. Swap one refined carbohydrate for a higher-fiber option each day.
  4. Take a 20–30 minute walk most days.
  5. Prioritize 7–9 hours of sleep.
  6. Add a serving of vegetables to one meal each day.
  7. Spend five minutes practicing a stress-management technique.

Your hormones will always fluctuate. That’s part of being human.

But nutrition, movement, sleep, stress management, and social connection can all influence how resilient your brain and body are to those changes.

The goal is creating a body and brain that are better supported through every stage of life.
